Daily split 750/900/450/900 across breakfast, lunch, snack, dinner. Carbs from rice, brown rice, oats, bananas, dates, sweet potato; protein from dal, eggs, chicken, paneer; healthy fats from ghee, peanuts, nuts. **Not a sedentary diet plan** — 3,000 kcal in a sedentary adult drives 0.5+ kg/week fat gain.
**Who 3,000 kcal is right for**: this is the **right calorie target for adults training 90+ minutes daily** — marathon training (10+ hours running/week), triathlon training (12+ hours combined), competitive cycling (15+ hours/week), or sustained high-volume training blocks. **For 60-min daily training**, 3,000 kcal is too high — use the 2,400-2,600 kcal moderate athlete plan instead. **For elite or ultra-endurance athletes**, 3,000 may be too low — competitive marathoners and Ironman athletes often consume 3,500-5,000 kcal/day in heavy training phases. Match calorie intake to training volume, not aspiration.

**Race-week carb-loading**: this 14-day plan does NOT include a race-week carb-load protocol — for that, use the dedicated 7-day race-prep plan. **Standard carb-load**: increase carbs to 8-10 g/kg in the 36-48 hours before a marathon while reducing training volume, finishing with a familiar pre-race dinner (pasta, rice, or similar). **Don't experiment with new foods race-week**.
**Mid-run and during-training fueling**: this plan covers eating around training, not during. **For sessions > 90 min**, aim for 30-60 g carbs/hour during the session (banana, dates, energy gel, sports drink). **GI training is the limiting factor for many runners** — practise mid-run fueling in training, never race-day-only.
**Diabetes and endurance training — the nuance**: Type 1 diabetic endurance athletes compete at the highest levels of marathon, triathlon, and cycling with careful insulin and carbohydrate management — this is a real and growing athlete population. **Type 2 diabetes with good metabolic control** also accommodates endurance training. **What high-carb intake during endurance training is risky for**: T1D without CGM and insulin-adjustment training, T2D with poor metabolic control and no medication adjustment, or anyone newly diagnosed without medical coordination. **If you have diabetes and are training endurance, work with an endocrinologist familiar with exercise physiology** before adopting this plan — the carb dose is real and requires matched insulin/medication management.
**Iron and B12** monitoring is critical for endurance athletes — both are commonly depleted in heavy training and significantly impair performance. Annual ferritin, TSAT, and B12 labs are the minimum for any athlete training 8+ hours/week.
